There is no amount of kilometers that's ideal for every runner. Weekly volume should fit your current level, goal, training frequency, and recovery capacity. For general health, there are broad physical-activity time recommendations, but they don't determine how much you should run to reach a specific athletic goal.
First: what does "running volume" mean?
Volume is the total amount of training done.
In running, it can be tracked in different ways:
- kilometers per week;
- minutes run;
- number of sessions;
- total training duration.
For a beginner runner, tracking only kilometers can be misleading. Running 20 km a week spread across four easy sessions isn't the same load as running the same 20 km packed into two very intense sessions.
That's why volume shouldn't be looked at in isolation.
How much should I run to get started?
If you're starting from zero, the initial goal shouldn't be hitting a specific weekly mileage.
What matters most is building a routine your body can tolerate and repeat.
A beginner program like the NHS's Couch to 5K starts by alternating walking and running three times a week, gradually increasing running duration over the program.
That's different from saying "every beginner needs to run 10 km a week." There's no such universal number.
How much should I run to improve?
For runners who already train regularly, volume can be an important variable for building endurance. But "more" isn't automatically "better" — volume needs to relate to the goal and to recovery capacity.
Preparing for a 5K is different from preparing for a 10K, which is different from preparing for a half or full marathon. As the target distance grows, the plan typically needs to build a greater capacity to sustain effort for longer.
Weekly volume isn't just mileage
Imagine two runners:

The weekly volume is the same. The load distribution isn't.

That's why a prescription based purely on "how many kilometers per week" is limited.
How should I increase volume?
The most important principle is gradual progression, not a magic percentage.
The famous rule of increasing exactly 10% per week is often presented as a scientifically proven safety rule. The evidence doesn't support that conclusion.
A systematic review found very limited evidence for the relationship between specific load changes and injuries. In one of the studies reviewed — the GRONORUN trial, with 532 novice runners — there was no meaningful difference between a program built around the 10% rule and a standard program with a larger increase.
Another review, covering 23,047 runners, found conflicting results for the association between weekly distance, frequency, intensity, and injuries.
How to apply this in practice
Instead of asking "can I increase by exactly 10%?", ask "is my current load compatible with what I'm trying to do next?"
Consider:
- how much you've trained in the last few weeks;
- how many sessions you did;
- how intense they were;
- how you recovered;
- whether you added other activities;
- whether you're preparing for a race;
- whether you're managing to stay consistent.
Progression should make sense within that context.
Volume for health isn't the same as volume for performance
This distinction matters.
The CDC recommends at least 150 minutes of moderate aerobic activity or 75 minutes of vigorous activity per week for adults, plus muscle-strengthening activities on at least two days.
But that doesn't mean "to run a half marathon, 75 minutes a week is enough." Those are different goals. A general-health physical-activity recommendation isn't a sports-training plan.
What depends on the runner
The right volume depends on:
- experience;
- goal;
- frequency;
- training history;
- recovery;
- intensity;
- other activities;
- available time.
It also depends on how your body responds to training. An increase that's perfectly tolerable for an experienced runner can be a much bigger change for someone who started recently.
What the evidence says
Training science doesn't offer a single mileage number that works for everyone.
The relationship between load and injuries is complex, and studies show conflicting results when trying to pin injuries on a single training variable. The best use of volume is as one variable within a larger plan.
