VO₂ max (maximal oxygen uptake) is the maximum rate of oxygen your body can use during intense exercise, in ml/kg/min. It is one of the best indicators of aerobic fitness and endurance potential. Higher values often correlate with better long-race performance, though running economy, threshold and race strategy also matter. Elite male athletes frequently exceed 70–80 ml/kg/min; recreational runners often sit around ~35–55 depending on age and sex.
Field tests like Cooper (12 minutes) and 5K time typically estimate VO₂ max within about 5–10% of a lab gas-analysis test. Wind, terrain, day-to-day motivation and heat affect results. Use the estimate to track trends over months — not as a lab absolute. Watches with optical or GPS estimates also approximate VO₂; compare methods carefully.
High-intensity intervals (e.g. 3–5 min near 3–5K effort), threshold training and consistent weekly volume are most effective. Progress often shows in 8–12 weeks of structured training. Pair a large aerobic base (lots of Zone 2) with 1–2 hard sessions per week and enough recovery. Sleep, nutrition and consistency matter as much as the “perfect” interval.
The Cooper test measures how many meters you cover in 12 minutes at maximal sustainable effort. The 5K method uses a recent race time. Cooper is practical on a track; 5K is often more familiar if you race. Both are estimates — pick the method that best reflects a recent, well-executed maximal effort.
