How to Improve Your Running Pace

Running faster in every workout isn't the way — improving your pace comes from consistency, volume, recovery, and progression over time

To improve your pace, you need to build the capacity to run faster without turning every workout into a maximal effort. That usually involves a combination of consistency, adequate volume, easy runs, quality sessions, recovery, and progression over time. The right combination depends on your current level and the goal you're trying to reach.

First: what does improving your pace actually mean?

Pace is simply the time it takes to cover a given distance. For example, 6:00 min/km means it takes you six minutes to cover one kilometer.

Improving your pace can mean covering the same route in less time. But it can also mean sustaining a faster pace over a longer distance. Those two things aren't quite the same.

The mistake of trying to run faster in every workout

It's common to think, "if I want to run faster, I need to always train fast."

In practice, that can get in the way of recovery and hurt the quality of the sessions that actually need to be strong. A meaningful part of training happens at relatively comfortable intensities. Easy runs let you accumulate volume without producing the same stress as an intense session.

1. Build consistency

Before trying to run much faster, build a routine you can actually stick to.

A runner who trains consistently for months likely has more opportunities to adapt than someone who alternates very intense weeks with periods of doing nothing.

So before asking "which workout will lower my pace?", ask "can I sustain my training long enough to actually improve?"

2. Increase your capacity to run

Improving your pace doesn't depend only on speed. Your aerobic capacity, endurance, and tolerance for effort also shape your performance.

That's why increasing volume appropriately can be part of preparation — especially when the goal is to sustain a pace for longer. But as with every training progression, there's no universal percentage that determines how much you should increase. The evidence on load changes and injuries is limited and conflicting.

3. Keep easy runs actually easy

One common mistake is running "easy" at a pace only slightly slower than your hard pace. That can turn your whole training into everything being "moderately hard."

The problem is you can accumulate fatigue without being able to properly execute the workouts that actually require intensity. Easy runs need to do their job.

4. Use quality workouts when they make sense

Intervals, tempo sessions, and other more intense stimuli can be useful for developing different components of performance. But they need to be used according to the runner's level and goal.

There's no universal number of hard workouts per week. For a beginner runner, the most important thing may simply be building a consistent base. For an experienced runner, specific sessions can take on greater importance.

5. Recover

Training isn't just what you do during the run. It's also what happens afterward.

Sleep, nutrition, rest, and load distribution shape your ability to execute the next workouts. A great workout done at the wrong moment can be less useful than a simpler workout you can absorb and repeat.

6. Train for the pace you want to sustain

If your goal is to improve your pace for a specific race, training eventually needs to include stimuli related to that race's characteristics.

Someone aiming to improve their 5K may need to build the capacity to sustain a relatively high intensity. Someone aiming to improve their 10K needs to combine speed and endurance to sustain effort for longer. Someone preparing for a half marathon will have different needs still.

So "I want to run faster" isn't a prescription on its own. You need to know: faster at which distance?

7. Don't confuse maximal effort with quality training

A good workout isn't necessarily one that leaves you wrecked. A quality session has a specific purpose — it could be developing speed, building aerobic capacity, working on pace, improving endurance, or preparing for a specific race.

Intensity should match the goal.

What about 80/20 training?

Polarized training is a well-known strategy that combines a large amount of low-intensity training with a smaller amount of high-intensity training.

A meta-analysis published in 2024 found that polarized training had an advantage for improving VO₂peak compared with other distributions, mainly in interventions under 12 weeks and in highly trained athletes. For other outcomes measured, the models performed similarly.

That doesn't mean "80% easy + 20% hard is the best training for everyone." The evidence doesn't support that broad a rule. What it shows is that intensity distribution is a relevant training variable that can be used differently depending on context.

What depends on the runner

Your current pace depends on factors like training history, distance, volume, frequency, intensity, recovery, fitness, and experience.

That's why two runners can have the same pace in a workout and still be at completely different levels. And your own pace can vary from one day to the next — temperature, elevation, wind, fatigue, and recovery can all shift what pace is possible.

How do I know if I'm actually improving?

Don't look only at the pace of a single workout. Watch for trends:

  • the same pace with less effort;
  • the same effort at a faster pace;
  • a longer distance sustaining a given pace;
  • better race performance;
  • faster recovery between sessions.

These changes can be signs of progress even when pace itself doesn't improve right away.

What the evidence says

Intensity distribution and load progression are relevant training variables, but the literature doesn't support fixed, universal rules about how much to train hard or how much to increase from one week to the next. The response to training is individual, and each runner's context matters more than generic formulas.
